Neck Exercises To Do At Home 

Here are a few simple stretching exercises that can help relieve mild neck pain. You can even do some of them at work to ease neck tension and strain.

1: Neck Glide

Start with your neck in a straight, upright position. Slowly glide your chin forward, and then back, keeping your head level (Think: sliding your chin forward and backward on a conveyor belt)

Hold the stretch for 5 seconds, then return to the starting position. Repeat this movement 10 times for the best results.

2: Chin Tucks  

This targets deep cervical flexors (a muscle that stabilizes your neck) 

  • Sit or stand tall.
  • Gently tuck your chin straight back (like making a double chin), without tilting your head up or down.
  • Hold for 5 seconds, then relax.
  • Repeat 10–15 times.

3:  Scapular Retraction (Wall or Band)

This exercise targets the upper back and neck posture muscles. 

How to do it:

  • Stand or sit with arms at your sides
  • Squeeze your shoulder blades together, keeping your shoulders relaxed (not raised).
  • Hold for 5 seconds, release, and repeat 10–15 times.

You can also use a resistance band around your hands for extra intensity.

4: Upper Trapezius Stretch

Best exercise to target upper traps (common area for tension headaches)

Here is how to do it: 

  • Sit tall and hold onto the side of your chair with your right hand 
  • Use your left hand to gently tilt your head towards your shoulder until you feel the stretch 
  • Hold for 20-30 seconds, then switch sides. 

5: Shoulder Shrugs 

Start by looking straight ahead. Slowly raise both shoulders up. Hold for 5 seconds, then return to the starting position. Do 10 repetitions. 

This is a good exercise to do during work, especially if you have to keep your head in a steady position for extended periods. 

6: Tilted Forward Flexion 

Start by facing straight ahead. Slowly lower your chin toward your chest, feeling a gentle stretch along the back of your neck. 

Hold the position for 5 seconds, then return to the starting position. Repeat this movement 10 times to avoid neck strain. 

7: Deep Stretching 

When you are sitting with a good posture, gently let your head tilt toward one shoulder. You can apply light pressure with your hand to deepen the stretch. 

For added stability, hold onto your chair with your opposite hand. Hold the stretch for 30 seconds, then slowly return to the normal position. Repeat 3 times on each side.

8: Towel Pull 

Place a rolled towel around the back of your neck and hold both ends with your hands. Slowly look upward as far as you comfortably can, allowing your head to roll over the towel. 

Apply gentle pressure on the towel to support your cervical spine as you extend your head back. Do not hold the position; instead, return to the starting position. Repeat this movement 10 times.
